Introduction
An if-then plan can make it easier to act at the right moment, but it cannot reliably make an unwanted goal worth pursuing. That distinction is central to using implementation intentions well. The technique is designed to solve an execution problem: “I genuinely intend to do this, but I fail to start, forget, hesitate or get distracted.” It is much less suited to a motivation problem: “I keep saying I should do this, but I am not strongly committed to doing it.”
Research directly supports this boundary. Experiments have found that implementation intentions improve goal attainment when the underlying goal intention is strong or active, but can provide little or no benefit when it is weak. For self-improvement, this means that repeatedly refining an if-then plan can be wasted effort when the real bottleneck comes earlier. Before asking When exactly will I act?, it can be more useful to establish whether I actually intend to act at all.
Why planning does not create commitment
Implementation intentions and goal intentions perform different jobs. A goal intention represents the outcome or behaviour a person means to pursue. An implementation intention connects a recognisable cue with an action that serves that goal: “If situation X occurs, then I will do Y.” The second is therefore downstream of the first. That distinction can be seen in research on the mechanism. Thomas Webb and Paschal Sheeran conducted a meta-analysis of 66 tests examining whether forming implementation intentions changed people’s goal intentions or self-efficacy — their confidence that they could perform the behaviour. The effects on both were negligible. In practical terms, suppose someone writes:
“If it is 7 pm on Monday, I will go for a 30-minute run.”
If that person genuinely wants to exercise but habitually gets absorbed in something else at 7 pm, specifying the cue can address the problem. But if they have little intention of running and wrote the plan merely because they feel they ought to exercise, greater sensitivity to 7 pm does not supply the missing commitment. The plan has made the opportunity clearer without necessarily making the action more desirable.
This is why describing implementation intentions simply as a way to “increase motivation” is misleading. They can improve behaviour, sometimes substantially: the influential 2006 review of 94 independent tests reported an overall medium-to-large effect on goal attainment. Strong and weak intentions produce different results
The most direct demonstration comes from work by Paschal Sheeran, Thomas Webb and Peter Gollwitzer. Their 2005 research deliberately tested whether implementation intentions operate independently of the motivational goal above them. They found that they did not.
In the first study, the researchers measured the strength of participants’ goal intentions and examined what happened when people did or did not make implementation intentions. The planning intervention improved attainment among people with strong goal intentions, but not among those whose intentions were weak. The paper also reported a useful additional analysis using earlier data on attendance at workplace health-and-safety training. Implementation intentions were not associated with attendance among participants with low goal intentions; the relationship became strong and statistically significant among those with strong intentions. More recent synthesis strengthens the case that motivation is a meaningful boundary condition rather than an incidental result from one old experiment. A review and meta-analysis published online in 2024 analysed 642 independent tests of implementation intentions. There is also evidence outside tightly controlled laboratory tasks. The sensible interpretation is not that an exact universal motivation threshold has been discovered. It has not. Nor does the evidence justify saying that planning never helps someone with less-than-perfect enthusiasm. Rather, motivation and implementation planning interact: the less genuine commitment there is for a plan to serve, the less reason there is to expect a powerful execution aid to solve the problem.
When motivation is the real bottleneck
This boundary matters because weak motivation can masquerade as poor self-control. Someone may repeatedly conclude, “I need a better system,” when their behaviour is actually revealing uncertainty about the goal itself.
A useful diagnostic is to separate two experiences.
An execution problem sounds like: “I definitely want to do this, and I am annoyed that I keep forgetting or failing to start.” The intended behaviour is valued; the difficulty appears when an opportunity for action arrives. That is a good fit for an if-then plan.
A motivation problem sounds more like: “I suppose I should do this,” “someone else wants me to do it,” or “I keep making plans, but when the time comes I would rather do almost anything else.” Here, repeatedly adding more precise cues may merely produce increasingly detailed plans for an action the person has not really chosen.
Several signs therefore suggest that motivation deserves attention before another implementation plan:
- the goal is driven mainly by obligation or outside pressure rather than a personally accepted reason;
- enthusiasm for making plans is consistently greater than willingness to perform the planned action;
- there is persistent ambivalence about whether the outcome is worth the cost;
- the plan is repeatedly abandoned even when the cue is noticed and there is a realistic opportunity to act;
- removing logistical obstacles does not noticeably increase willingness to begin.
These are diagnostics rather than rigid tests. Missing one planned action can reflect fatigue, competing demands or a poorly chosen cue. The important pattern is knowing that the moment has arrived, having a workable route to action, and repeatedly deciding that the goal is not worth pursuing. That is different from failing to notice or respond to the moment.
Do not confuse low motivation with difficult execution
There is an important qualification. Failure of an if-then plan does not automatically prove that motivation is weak.
Implementation intentions can still face obstacles even when somebody cares deeply about a goal. Physical-activity research, for example, has examined interactions among intention strength, executive-control resources and environmental conditions. Conversely, strong motivation does not guarantee that every implementation intention will work. The cue may be poorly chosen, the response may be unrealistic, the environment may obstruct action, or the behaviour itself may involve competing goals. Research on eating illustrates the complication: implementation-intention findings have been mixed in this domain, and researchers have argued that what the plan targets can matter even where strong weight-control intentions exist.[ScienceDirect]sciencedirect.comOpen source on sciencedirect.com.
So the useful distinction is not “plan worked = motivated; plan failed = unmotivated.” It is a diagnosis of the bottleneck. If you want the goal but miss opportunities to pursue it, action control remains a plausible target. If you see the opportunity clearly and repeatedly choose not to act because the goal itself has little pull, action control is probably not the main problem.
What to do before writing another if-then plan
When motivation appears weak, the next useful question is not “How can I make the plan more automatic?” but “Is this actually a goal I am prepared to pursue?” That may mean reconsidering its value, cost, feasibility or priority rather than trying to engineer compliance with it.
This matters for effective self-improvement because there is a temptation to treat every behavioural failure as a productivity failure. A beautifully specified plan can create the appearance of commitment: If I finish breakfast, I will study for an hour; if it is Monday evening, I will run; if I open my laptop, I will start the difficult project. None of those statements establishes that studying, running or completing the project has genuinely won the motivational competition.
Once commitment is reasonably strong, implementation planning becomes much more appropriate. That gives if-then planning a narrower but more credible role. It is not a substitute for wanting a meaningful change. It is a tool for helping an existing intention survive contact with the moment when action is required.
